A 10-Minute Daily Breathing Routine: 4-7-8, Box and Belly Breathing Step by Step

Answer: A complete daily routine takes ten minutes: three minutes of belly breathing, two of pursed-lip exhaling, two of box breathing, four rounds of 4-7-8 and a one-minute rib stretch. It trains breathing muscles and calms the nervous system; it does not enlarge the lungs.

Why bother with a breathing routine?

Most adults breathe shallowly into the upper chest, especially at a desk. Slow, deliberate breathing strengthens the diaphragm, improves control when you are breathless and shifts the nervous system toward its calmer setting. The NCCIH summarises evidence that breathing and relaxation techniques can reduce stress and may modestly lower blood pressure. None of this requires buying anything, including from us.

The routine, step by step

  1. SettleSit upright, feet flat, shoulders down. One hand on the belly. Two normal breaths.
  2. Belly breathing, 3 minutesIn through the nose for 4 counts so the belly rises, out for 6. The chest hand stays almost still.
  3. Pursed-lip exhale, 2 minutesIn through the nose for 2, out through gently pursed lips for 4, as if cooling soup.
  4. Box breathing, 2 minutesIn 4, hold 4, out 4, hold 4. Skip the holds if you are pregnant or have a heart or lung condition.
  5. 4-7-8 wind-down, 4 roundsIn through the nose for 4, hold for 7, out through the mouth for 8. Stop if light-headed.
  6. Rib stretch, 1 minuteReach one arm overhead, lean sideways, breathe into the stretched ribs. Switch sides.

What should you expect, and when?

In the first week, mostly awkwardness, and perhaps light-headedness if you overdo it; ease off if so. By week two the belly movement becomes natural. By week four most people find their resting breathing slower and notice they recover from stairs a little faster. These are skill gains. Lung size does not change, but the muscles and control do.

Who should be careful?

Breath holds are not for everyone. If you are pregnant, or have COPD, severe asthma, heart disease or panic disorder, skip the holds and use simple 4-in, 6-out breathing, and ask your clinician about pulmonary rehabilitation, which teaches these skills with supervision. Stop any exercise that causes dizziness, tingling or chest discomfort.
